Level 1 · Clean Sleep: 7 Nights
  1. Day 0 Foundation: an analysis for your chart — what exactly you can lean on in this course.
  2. Day 1 Start a sleep diary and meet the 3P model: what predisposed you, what triggered it, and what is keeping it going now.
  3. Day 2 Stimulus control: bed is for sleep only. Awake more than about 20 minutes — get up, dim light, come back when sleepy.
  4. Day 3 One fixed wake time, seven days a week, no matter what the night was like. This is the strongest single lever.
  5. Day 4 Gentle bed restriction: stop spending nine hours in bed to get six of sleep. Set a realistic window.
  6. Day 5 An evening worry window at least two hours before bed, so the thinking happens at a desk instead of on a pillow.
  7. Day 6 Light, caffeine and alcohol: morning light, a caffeine cut-off, and the honest news about alcohol and the second half of the night.
  8. Day 7 Your four-week plan: this takes weeks, not days — what you keep, what you adjust, and when to ask for real CBT-I.

  1. Day 0 Foundation: an analysis for your chart — what exactly you can lean on in this course.
  2. Day 1 Map your energy curve: note alertness three times a day and find your own peak and dip rather than a generic chronotype label.
  3. Day 2 Morning light: ten to twenty minutes of daylight within an hour of waking, outdoors if possible.
  4. Day 3 A steady sleep window: one fixed wake time for all seven days, weekends included, and the bedtime follows from it.
  5. Day 4 Food and the afternoon dip: a lighter lunch, protein and fibre, and the last coffee at least eight hours before bed.
  6. Day 5 Breaks at work: a five-minute break every sixty to ninety minutes, away from the screen, moving if possible.
  7. Day 6 The evening wind-down: one dim, screen-light hour with the same two or three steps every night.
  8. Day 7 Your day protocol: the wake time, the light, the breaks, the wind-down, and the minimum version for a bad day.

  1. Day 0 Foundation: an analysis for your chart — what exactly you can lean on in this course.
  2. Day 1 Kinds of rest: sort last week into sleep, switching off, relaxing, mastery and people, and see which one is missing.
  3. Day 2 Detach after work: a two-minute shutdown ritual that closes the workday — list open loops, write tomorrow's first step, then stop.
  4. Day 3 A real day off: one half-day this week with no chores and no work messages, planned in advance.
  5. Day 4 What refills you: test one mastery activity and one social one, and rate your energy after each.
  6. Day 5 The seasons of the year: mark next year's heavy months and put recovery before them, not after.
  7. Day 6 Protect your rest: one prepared sentence that keeps rest time from being taken, and one boundary on after-hours messages.
  8. Day 7 Your year protocol: daily switch-off, weekly half-day, seasonal breaks, and the early signs that you are running down again.

The story

Marina set a timer for 9 p.m. Not because she believed in it — because she had promised herself to try once. At 3:40 p.m. an email came from the auditor. She caught herself on the third loop and wrote in her notebook: “auditor, 9 p.m.” By evening the list had six lines. At 9 p.m. she sat down and found that four of the six no longer worried her.

Today's practice

After you put the kettle on this evening, open your notes and write one line: “worry window, 9 p.m.” If it hits you during the day, write the topic down in one word and bring yourself back to what you were doing. At 9 p.m. — a 15-minute timer and the whole list.
