  1. Day 0 Foundation: an analysis for your chart — what exactly you can lean on in this course.
  2. Day 1 The two-minute test: is this thought producing an action, or a loop? Rumination versus problem-solving.
  3. Day 2 A trigger diary: when the spiral starts, where you are, and what preceded it.
  4. Day 3 A thinking window: one scheduled slot, and outside it the thought is asked to wait — the same containment that works for worry.
  5. Day 4 Concreteness: swap 'why am I like this' for 'what exactly happened and what is the next step'. Abstract questions feed the loop.
  6. Day 5 Decentring: 'I am having the thought that…'. You are not arguing with the thought, you are changing your relationship to it.
  7. Day 6 Behavioural switching: an absorbing physical action beats trying to stop thinking — because stopping does not work.
  8. Day 7 Your if-then plan: 'if I notice the third lap, then I…' — written down, with the specific action named.
Level 2 · Steady · Level 2: Living with Uncertainty
  1. Day 0 Foundation: an analysis for your chart — what exactly you can lean on in this course.
  2. Day 1 Map your own anxiety loop: trigger, thought, body, what you do next, and what that costs you.

Anxiety doesn't like schedules. That is exactly why a schedule works on it. Today you will learn to give worry one window a day — and take back the other fifteen hours.

The story

Marina set a timer for 9 p.m. Not because she believed in it — because she had promised herself to try once. At 3:40 p.m. an email came from the auditor. She caught herself on the third loop and wrote in her notebook: “auditor, 9 p.m.” By evening the list had six lines. At 9 p.m. she sat down and found that four of the six no longer worried her.

Today's practice
